Hey OP - Have suffered with insomnia for years, mostly due to on-going back pain. Have just done a course of CBT for Insomnia...few tips from it for you.

No caffeine after 2pm, and be careful of hidden stimulants (eg dark chocolate, Solpedine and some other painkillers have caffeine in them)

Get up at the same time 7 days a week. This was ok for me, as I'm more of an early bird anyway...but try knock the weekend lie-ins on the head if you can.

Biggest one for me was only going to bed when "sleepy tired" as opposed to going to bed when you think you should. Some night I was hopping into bed by 10pm as I was up earlier than normal the next day...but ended up lying there awake half the night. So now, I only go to bed when I'm at the point of falling asleep.

Bed should only be for sleep. No phone, no reading and NO clocks in the bedroom. If you wake up during the night, don't clock-watch!

I downloaded a few app called CBTi...which has some relaxation tools on it to help you clear your mind before going to bed.

No problem. Yeah I was like that for a while after I considered the noise ear torture for three months then I just missed the sound of nothing for a while. As you get more used to it it will bother you less to now (about 9 months on) I feel fine. I sleep with a white noise machine so that helps a lot too. I find it soothing and its similar to the tinnitus noise (but nice) so I find it helps drown it out. What you should not do is read tinnitus forms after you tried to address some of the common fixable ways people get tinnitus symptoms from (like too much ear wax, jaw and tooth issues surprisingly can give you fixable symptoms of tinnitus). Reading peoples complains about it is a great way at becoming depressed about it and reinforcing habitually thinking about it. The white noise machine I use is;

The sound is produced by a small fan, but it doesn't rattle. It's a constant sound. No loops. The sound is easily adjusted, and can get pretty loud. The lower setting is normally enough for me.

I've had mine for a few months now. Been using it every night to help me sleep, and during the day if I need to block sounds. MUCH better than a fan. Ugh... I kicked over and broke my last one within a month of getting it because of the rattling.
